ACSM/ISSN numbers, breakfast, 10K, the runner’s stomach and pre-race pasta
For runs over an hour: 1–4 g carbs/kg, 1–4 hours before, low fat, low fibre, moderate protein. Fluids: 5–10 ml/kg in the 2–4 hours before. Closer to start = smaller and simpler — half an hour out, a banana is enough.

Eat pasta, run fasta. Glycogen isn't a luxury: it's the tank — fill it before you start.

Quick answers (FAQ)
What should you eat before going for a run?
Easy-to-digest carbs, low fat, low fibre, moderate protein. For runs over an hour: 1–4 g carbs/kg, 1–4 hours before. A lightly topped pasta plate three hours out is the most practical option; half an hour before, a banana is enough.
How long before running should you eat?
One to four hours, depending on meal size. Full meal 3–4 h before, smaller 1–2 h, light snack 30–60 min. Personal tolerance matters — test it in training.
What to eat in the morning before a run?
Digestible carbs with a little protein: oats with milk and fruit, or bread with jam and yogurt. Short on time: fruit and two crackers. Main job: refill liver glycogen after the overnight fast.
Better to run fasted or after eating?
For runs over 60 minutes, eating first improves performance; under that, little difference. Fasted running doesn't increase long-term fat loss — that depends on overall calorie balance. Diabetes or altered blood sugar: talk to your doctor first.
What to eat before a 10K?
A carb-rich dinner the night before and a digestible breakfast 2–3 hours before start. Carb loading isn't needed — guidelines reserve it for events over 90 minutes. Under that, general fueling at 7–12 g/kg in the prior 24 hours is enough.
Is a banana OK before running?
Yes — one of the best snacks in the half hour before: ready carbs, very little fibre, almost no fat. A medium 150 g banana (with peel) ≈ 17 g carbs — enough for a short run, not a long one or a full pre-race meal.
What not to eat before running?
Fried food, fatty sauces and dairy, whole legumes, big raw salads, fructose-only products and very large portions. They slow gastric emptying and are the first things to cut if you get GI issues while running.
How many carbs per day does a runner need?
Depends on volume: 3–5 g/kg light, 5–7 for ~1 h/day, 6–10 for endurance 1–3 h/day. For 70 kg running an hour a day: 350–490 g carbs.
